The shot quiets the appetite. Your job is making sure what leaves is fat and what grows is muscle. Fat down, muscle up — never just “lighter”.
130–160g a day. Appetite is low, so eat the protein on the plate before anything else — or the day ends short. A shake on gym days makes the number easy.
3–4× a week — Push / Pull / Legs, like the log. Built on big moves: press, row, squat, hinge, pull. Add a little weight or one rep every week, and write down what you lifted.

The secret nobody sells: in a 2–3 month window, the illusion levers — leanness, the muscles around the biceps, the pump, the pose, the sleeve — move five times faster than the biceps itself. And they stack.
A lean 38cm arm looks bigger than a soft 40cm one — definition is the signal, tape is not. And arms are judged against the waist: every centimetre off the waist makes the arms read bigger without a single curl. Your cut IS the arm program.
Sleeve fill is mostly triceps. 6–10 sets a week on Push days: overhead extensions (the long head only stretches overhead) plus pushdowns or skull-crushers.
The brachialis sits under the biceps and physically pushes the peak up as it grows; the brachioradialis fills the forearm that shows below a rolled sleeve. Hammer curls heavy (6–10) + reverse curls strict (12–15), 2–4 sets each weekly. Forearms respond visibly in 4–6 weeks — faster than the biceps.
8–14 direct sets a week, split over two days, 8–15 reps, ending 0–2 reps shy of failure, 60–120s rest. Chin-ups and rows count as half-sets — good, never enough. In a deficit, fewer perfect sets beat many sloppy ones.
Main lift: preacher curl or face-away cable curl (the 2025 head-to-head: both grew ~7–9% in 9 weeks — pick one and progress it). Second: incline dumbbell curl at 45–60°. Never cut the bottom of the rep — the stretched half is where the growth lives. After the final set, add 3–5 bottom-half partials.
Elbows pinned to your ribs. Lower on a 2–3 second count. Actively turn the palm up as you curl. Wrist straight. Torso dead still. Test: pause one second at the dead bottom — if your weight collapses, you were cheating; drop 20–30% and grow.
Pick a rep window (8–12). Hit the top on all sets → add the smallest jump and rebuild. Log every curl session — arms stall silently when nobody writes the numbers down.
Pull: chins/rows first → preacher or cable curl 4×8–12 (+partials on the last) → hammer curl 3×10–15. Push (end): incline curl 3×8–12 + reverse curl 2×12–15, plus your triceps work. Legs: optional 2×15–20 light pump curls. Ten extra minutes a day, that's all it costs.
3–5g every day: roughly a kilo of extra fullness (water inside the muscle, not bloat) plus real strength — and it works on a cut. Pump powders, arm blasters, spot-reduction burnouts: all junk. A 2021 meta-analysis of 1,158 people found zero localized fat loss.
Day before: double the carbs, normal salt, lots of water — flat arms are dehydrated arms. Then 5–15 minutes before the camera: 3–4 quick sets of 15–20 curls + pushdowns (a band in the bag works), stopping shy of failure. The peak pump lasts about 30 minutes — time it.
Candids: slight elbow bend, arm pressed lightly to the torso — a straight hanging arm photographs at its thinnest. Flexing: elbows just above shoulder height and a touch forward, twist the pinky toward your shoulder. Light from 45° makes muscle; front flash erases it. A gradual tan sharpens everything.
T-shirt sleeves should end mid-bicep and skim the arm. Suit sleeves: have them tapered (cheap alteration) with a centimetre of shirt cuff showing. Fabric that follows the arm reads big; fabric that hides it reads small.
Cold, morning, flexed, same spot, once a month. Real new tissue in 12 weeks is ~0.5cm — but the look moves far more. If the tape holds steady while you're cutting, you're winning: same muscle, less fat over it.
